The first genuinely hot week of summer flattens you. Same route, same pace, same effort — but you finish wrung out, headachy, with a chalky salt film on your temples. Six weeks later that same run in that same heat feels almost unremarkable. The weather didn't change. Your sweat did.
That shift is the piece missing from most advice about electrolytes in hot weather. Your fluid and sodium needs aren't a fixed number you look up once in June and ride out until September. They move across the season — and they move in two opposite directions at the same time.
What heat acclimation actually changes
Repeated heat exposure — training outdoors, working outside, a consistent sauna habit — triggers a set of physiological adaptations called heat acclimation. Most of them are about cardiovascular efficiency and core temperature control. Two of them directly rewrite your hydration math.
You sweat sooner, and you sweat more
An acclimated body starts sweating at a lower core temperature and produces a higher total sweat volume. That's not a malfunction — it's the adaptation working. Evaporative cooling is your primary defense against heat, and getting sweat onto the skin earlier means core temperature climbs more slowly. The practical consequence: your total fluid losses in hot weather often go up as you adapt, not down.
Your sweat gets less salty
Here's the counterintuitive half. Sweat doesn't leave your glands in its final form. It begins as a salty precursor fluid deep in the eccrine gland, then travels up a duct toward the skin surface. Along that duct, your body reabsorbs sodium and chloride back into the bloodstream. Whatever makes it to the surface is what you lose.
Heat acclimation makes that reabsorption dramatically more efficient, largely through increased aldosterone signaling. Unacclimatized sweat is commonly reported around 60 mmol/L of sodium or higher; in well-acclimatized people, sweat sodium at a comparable sweat rate can fall to roughly a third of that or lower. Notably, potassium concentration stays relatively stable through acclimation — sodium conservation is the headline adaptation.
And it happens fast. Measurable reductions in sweat sodium show up within days of consistent heat exposure, not weeks.
Why hot-weather hydration feels so contradictory
Put those two adaptations together and you get a moving target:
- Volume goes up. More sweat, produced earlier, over the same session.
- Concentration goes down. Each liter of that sweat carries less sodium than it did in week one.
Which means the person who needed aggressive salt replacement during the first heat wave may need noticeably less per liter by August — while needing more total fluid. If you set your hydration strategy in early June and never revisit it, you're now either over-salting or under-drinking, and both feel vaguely bad in ways that are easy to blame on the weather.
The unacclimatized weeks are the ones that bite
Most hot-weather hydration trouble clusters in predictable windows, and they all share one feature: heat exposure that your body hasn't adapted to yet.
- The first real heat wave of the season, especially after a mild spring
- Traveling from a temperate climate to a hot or humid one
- Your first few hot yoga or sauna sessions after a layoff
- Moving training outdoors after months on a treadmill in air conditioning
- An unusually humid day, where sweat drips rather than evaporates and cooling is less efficient
In those windows you're producing salty sweat and haven't yet built the sweat volume to cool efficiently. That's the combination worth planning around — and it's exactly when reaching only for plain water tends to backfire. Large volumes of unsalted water against heavy sodium losses dilute what's left in your bloodstream, which is why you can drink steadily and still feel foggy, crampy, and flat.
How much sodium, practically
The American College of Sports Medicine's general guidance for exercise is roughly 300–600 mg of sodium per hour, with heavy or salty sweaters landing at the higher end or beyond. Sweat sodium concentration varies widely between individuals — commonly cited ranges span something like 500 to 1,500 mg per liter — which is why any single universal number is close to useless.
Rather than chasing a number, watch the signals that track your own adaptation state:
- White salt rings on a dark shirt or hat brim after drying — you're on the saltier end, or not yet acclimated.
- Stinging eyes from sweat running into them, more than usual.
- Heavier drips, less crust — a sign acclimation is progressing.
- Cramping late in a session that's disproportionate to the effort.
A season-long approach
The first two weeks of real heat
Front-load. Drink something with sodium in it before you go out, not just during. Keep sessions shorter and easier than you think you need — acclimation is driven by heat exposure, not by hammering. Replace with electrolytes rather than plain water when you're out for more than an hour, and replace on a schedule rather than waiting for thirst.
From week three onward
Shift the emphasis toward total fluid volume. Your sodium losses per liter are dropping, but you're moving more liters. This is where over-salting starts to work against you: an overly concentrated drink sits in the stomach longer and slows the very absorption you're trying to speed up.
When you break the chain
Acclimation fades. A week indoors, a stretch of cool weather, or a vacation somewhere temperate and you'll give back a meaningful share of the adaptation. Treat your return to heat like the first week again rather than picking up where you left off.
Where the drink itself matters
Because your needs shift across the season, a drink you can adjust beats one you can't. Check your shirt for salt rings every few weeks — it's a crude but reliable read on where you are in that curve, and it costs nothing.
