You bought the electrolyte powder. You're drinking it. And you still have no idea whether one stick a day is right, or whether you're wasting half of it — or nowhere near enough.
That uncertainty is the real problem, and it isn't your fault. Almost every hydration article answers the question how much electrolytes do you need with a shrug: "it depends on your activity level." True, but useless. What you actually need is a number for your body.
The good news is that you can get close with two tests you can run at home this week. No lab, no sweat patch, no subscription.
Why generic electrolyte advice fails
Sweat is not the same fluid from person to person. Sodium concentration in sweat varies enormously between individuals — commonly cited ranges span roughly 200 mg to 2,000 mg per liter, with an average somewhere around 1 g/L. People at the high end, often called "salty sweaters," can lose two to five times what a light-sweating training partner loses in the exact same session.
Sweat volume varies just as much, and it shifts with heat, humidity, intensity, clothing, and how heat-acclimated you are. Two people can finish the same hot 60-minute run having lost wildly different amounts of both water and sodium.
So when a label or an influencer tells you "one to two servings daily," they're averaging across a population that ranges from a desk worker in an air-conditioned office to someone doing 90 minutes of hot yoga. You are one of those people, not the average of both.
Test 1: Find your sweat rate with a bathroom scale
This is the single most useful hydration number you can own, and it costs nothing.
How to run it
- Weigh yourself with minimal or no clothing, right before a workout. Use the bathroom first.
- Train for a measured block of time — 60 minutes is ideal. Track anything you drink during it.
- Towel off thoroughly and weigh yourself again in the same state of dress.
Every pound lost is roughly 16 oz of sweat. Every kilogram lost is roughly 1 liter. If you drank during the session, add that fluid back in: if you lost 1.5 lb and drank 16 oz, your total sweat loss was about 40 oz for the hour.
What the number tells you
Under roughly 0.5 L per hour, you're a light sweater and plain water covers most sessions under an hour. Around 1 L per hour is common for moderate training in moderate conditions. Above 1.5 L per hour — routine for hot yoga, summer running, or long rides — you are losing enough fluid and sodium that replacing water alone will leave you flat.
Run the test two or three times in different conditions. A cool morning session and a hot afternoon one will give you a range, and the range is more useful than any single number.
Test 2: Find out whether you're a salty sweater
Volume is only half the equation. Concentration is the other half, and you can read it off your own gear.
- White marks on dark clothing or hat brims after sweat dries. Gritty salt crystals are a stronger signal than faint streaks.
- Sweat that stings your eyes badly or burns in small cuts and scrapes.
- Sweat that tastes distinctly salty on your lip.
- Cramping late in hot, humid sessions even when you've been drinking steadily.
One caveat worth knowing: heavy salt staining can also come from sheer sweat volume rather than high sodium concentration. If you sweat buckets, you'll leave salt marks even with average-salinity sweat. Read this test alongside Test 1, not instead of it.
Turning two numbers into a plan
The American College of Sports Medicine's general guidance is to replace roughly 75–100% of sweat losses, and for sodium specifically, 300–600 mg per hour of sustained effort — with salty, heavy sweaters at the top of that band or above it.
A workable rule of thumb: sessions that produce less than about a liter of sweat are usually fine on water alone. Past that, add electrolytes, and add them hourly rather than all at once.
So the math looks like this. Say Test 1 puts you at 1.5 L/hour in summer heat, and Test 2 shows heavy salt crystals. A 90-minute outdoor session means roughly 2+ liters of sweat — that's a session where you want fluid replaced steadily throughout and sodium arriving on the same schedule, not one gulp of water at the end.
Someone at 0.6 L/hour with no salt marks doing a 45-minute indoor strength session? Water is genuinely fine. Save the electrolytes for the sauna, the summer hike, or the day you're running on four hours of sleep.
Don't forget your non-training days
Sweat rate is a training number, but hydration is a daily one. Heat, alcohol the night before, air travel, air conditioning, and high caffeine intake all shift your fluid and mineral balance without a workout involved. On those days, the goal isn't replacement math — it's just not falling behind.
Where a stick pack fits
The practical advantage of a single-serve format is that it makes scaling obvious. Instead of guessing at a scoop, you're counting sticks against hours.
